“A balanced breakfast is key to stabilizing blood sugar, supporting metabolism, and keeping you satisfied throughout the morning,” says Laura Isaacson, a senior director of clinical dietetics at Vida Health. She recommends incorporating protein, fiber, and healthy fats into your morning meal.

Protein, found in foods like eggs and Greek yogurt, slows digestion, prevents blood sugar spikes, reduces hunger, and supports fat loss. Isaacson suggests aiming for 25 to 35 grams of protein at breakfast. Fiber, which can be found in berries, nuts, avocado, vegetables, and whole grains, slows glucose absorption, supports gut health, and promotes satiety.

To create a balanced breakfast, consider options like Greek yogurt with berries, nuts, and chia seeds, eggs with avocado and sautéed vegetables, or oatmeal with berries and nut butter. These combinations provide the nutrients necessary for sustained energy throughout the morning.

Avoid consuming high-sugar breakfast options like doughnuts or sugary cereal. Registered dietitian Lauren Twigge explains that these choices can lead to rapid blood sugar spikes followed by crashes, resulting in low energy, fatigue, and difficulty concentrating.

Over time, repeated blood sugar spikes can contribute to insulin resistance, weight gain, and an increased risk of Type 2 diabetes. Diets high in added sugar are also linked to metabolic health issues like elevated triglycerides and increased inflammation.

In addition to avoiding high-sugar breakfast options, dietitians recommend staying away from fried or greasy foods, ultra-processed foods, refined carbohydrates, processed meats, strong coffee, and sugary beverages in the morning. Instead, focus on incorporating protein, fiber, and healthy fats into your breakfast to support stable blood sugar levels and sustained energy.
